Cold water immersion went from Andrew Huberman podcast topic to mainstream wellness practice in the space of two years. The $5,000 Plunge tubs are everywhere. But what does the research actually say?

More than the skeptics claim. Less than the enthusiasts promise.

What the Research Actually Shows

Dopamine. This is the most compelling finding. A 2022 study found that cold water immersion at 14°C (57°F) produced a 250% increase in dopamine levels that persisted for several hours after the exposure. Unlike the dopamine spike from food or social media that drops sharply after the stimulus, cold-induced dopamine elevation is sustained and accompanied by increased alertness and mood.

Inflammation reduction. Cold causes vasoconstriction that reduces inflammatory marker activity. Well established for acute muscle soreness post-exercise. The research on chronic inflammation is less conclusive but promising.

Metabolic effects. Cold exposure activates brown adipose tissue — a type of fat that burns energy to generate heat. Regular cold exposure over weeks increases brown fat volume and improves insulin sensitivity in some studies. Effect sizes are modest but real.

Mental resilience. Deliberately entering discomfort and regulating your response to it appears to build stress tolerance that transfers to other contexts. This is harder to quantify but consistently reported by long-term practitioners.

What the Research Doesn’t Show

Cold plunging immediately after strength training may blunt muscle protein synthesis — several studies show reduced hypertrophy gains when cold immersion follows resistance training within two hours. If muscle building is your primary goal, time your cold exposure away from strength sessions or use it on rest days.

How to Start Without Spending $5,000

Cold shower progression (Free) — Start with 30 seconds of cold at the end of your normal shower. Build to 2-3 minutes over two weeks. Not as effective as full immersion but delivers real benefits at zero cost.

Stock tank (~$50-100) — A galvanized metal stock tank from a farm supply store fits one person comfortably, is extremely durable, and costs a fraction of dedicated cold plunge products. Fill with water and add ice. This is the most cost-effective path to full immersion cold therapy.

Chest freezer conversion (~$200-300) — A used chest freezer modified with a small pump and filter creates a consistent temperature cold plunge for a fraction of the commercial options. Requires basic DIY comfort but the running cost is minimal.

Plunge (~$4,990) — The best dedicated cold plunge if you want a premium experience with precise temperature control, filtration, and no ice management. Only worth considering after you’ve established a consistent cold exposure practice with cheaper options first.

Protocol I’d Follow

3-4 times per week. Water temperature 50-59°F (10-15°C). Duration 2-3 minutes. Morning timing for maximum alertness benefit — cold exposure suppresses melatonin and increases cortisol, which is what you want in the morning and what you don’t want at night. Never immediately before or after strength training.
